What this program is built on — and where the evidence runs out
Every principle below is labelled by the strength of its evidence, with sample sizes in plain view. Where the research is thin, it says so. That is the whole point.
- Strong meta-analysis or pooled trials

Why the program waves instead of climbing
The most common way a strong adult stalls is a linear ramp: add weight every week until the week you can't, then repeat that week angrily. Rhyno instead waves the effort dial inside a fixed four-week shape — introduce, accumulate, load, unload — while the intensity anchor moves in small steps.
The meta-analytic case for this is modest but real: pooled across 18 studies, periodized programmes produced greater 1RM improvement than non-periodized ones, with undulating models faring best. Effect sizes of this size do not justify hype; they justify structure, which costs nothing.
Effort is prescribed as reps in reserve rather than as a percentage grind, because RIR judgement tracks bar velocity closely in experienced lifters. Twenty years of training history is what makes that dial usable — a novice's RIR estimate is noticeably worse.

The unload week is the training, not the pause
Weeks one to three raise fatigue faster than they raise fitness. Week four cuts volume to roughly 55% and intensity by 5% while explicitly preserving speed, so what you built becomes visible instead of buried. In the app the unload cannot be skipped, and there is no 'I feel good' override on the primary lifts.
A common assumption is that a 40-year-old simply recovers worse, so needs more mercy. The direct comparison is less dramatic than the folklore: masters lifters (~52 y) matched to young lifters for relative strength reached no higher fatigue levels and recovered no more slowly from a hard eccentric squat session. Sixteen men, so hold it loosely — but the practical read is that training history matters more than birthdays, and that fatigue is best managed by the calendar.
That same study found cold water immersion plus compression did not meaningfully speed recovery. Rhyno therefore spends its recovery budget on scheduled unloading, sleep and easy aerobic work rather than on gadgets.
Readiness inputs — sleep, resting heart rate, soreness, bodyweight — are logged and charted, but never used to auto-adjust the prescription. HRV-guided training shows a medium effect on submaximal physiology and only small, non-significant effects on actual performance; that is not a strong enough signal to let an algorithm rewrite your session.

Tendon and fascia run on a slower clock
Muscle responds to training in weeks. The extracellular matrix — tendon, aponeurosis, the collagenous network around and between muscles — responds over months, through changes in collagen turnover, cross-linking and stiffness. That single fact drives three design choices: a tissue block in every session, isometric partners for the main lifts, and a progression ratchet slow enough to look almost timid.
The supplement literature is where honesty matters. Gelatin with vitamin C taken an hour before short bouts of loading raised a blood marker of collagen synthesis, and serum from those subjects increased collagen in engineered ligaments. Those are surrogate markers, not tendon outcomes in trained adults. Rhyno takes only the training implication: brief, frequent, repeated loading beats one heroic session.
Heavy isometric holds cut patellar tendon pain by nearly seven points out of ten for at least 45 minutes and raised maximal voluntary contraction by about 19% — in six volleyball players. A striking effect in a tiny sample. Isometrics are in the program because they are cheap, low-fatigue and low-risk, not because that study settles anything.
On fascia: force really does transmit between synergists and along muscle-fascia chains in cadaver and animal work, and early human trials show non-local exercise effects. How much force, and how much of the remote effect is neural rather than mechanical, is still contested. So the primers move long chains — and this site does not claim to 'unlock your fascia'.

Flexibility trained under load, at the end of the session
Long static stretching before training costs performance: holds of 60 seconds or more per muscle group cost roughly 4.6%, and dynamic work costs nothing and may help slightly. That is why the 12-minute primer is movement — joint circles, chain work, pattern-specific prep — and why the long holds live in the tissue block after the heavy lifting.
The end-range case is often oversold. The current meta-analysis on range of motion found full or long range at least as good as partials for strength, size, power and speed, with trivial-to-small differences and partly range-specific adaptations. The defensible conclusion is not 'partials build more muscle' — it is that you adapt where you train, so if you want a usable deep squat, you must load a deep squat.
So: full range on the primary lifts, loaded end-range work added on top, and no claim that a stretch reshapes tissue in a month.

Springiness is a trainable tissue property
Eight to ten minutes of jumps, throws and bounds sit before the heavy work in every session — fast, low volume, never to fatigue. This is the block most adult trainees delete first and should delete last.
Pooled across 32 studies, plyometric training increased tendon stiffness, muscle thickness and fascicle length, and improved jumping and strength with moderate effect sizes. It is one of the better-evidenced ways to change tissue properties, not just performance.
The amplitude rotates with the block: low-amplitude pogos in Accumulation, reactive depth drops and long bounds in Intensification, maximal intent in Expression, back to low amplitude in Restoration. During unload weeks, volume drops but intent does not — the work never becomes slow.

Stability from short holds, not from grinding
The core circuit is a descending ladder of short holds — around ten seconds each, six then four then two reps — using the curl-up, side bridge and bird dog. The rationale is mechanical: these produce meaningful trunk activation at low spinal load, and they progress by changing leverage rather than by adding compression. It is a small biomechanics study, not an outcome trial, and it is used accordingly: no failure, no long grinding planks.
Sessions that start in the first hour after waking reorder themselves so nothing loads a flexed spine early, when discs are at their most hydrated.
The best-evidenced single exercise in the whole program is the Nordic hamstring curl: including it in prevention programmes roughly halved hamstring injury rates across 8,459 athletes. It is in the hinge day, and its regressions are always displayed, because the full version is genuinely hard.

One easy aerobic day, kept honestly easy
The aerobic day is not a fifth hard session. Polarized distributions — most volume easy, a small slice very hard, very little in the muddy middle — produced the largest gains in VO₂peak and time to exhaustion when compared head-to-head with threshold and high-volume approaches.
For a lifter, the point is not race performance. It is that easy aerobic volume improves your ability to recover between hard sessions without competing with them, and the middle-intensity 'sort of hard' session is the one that steals from Monday's squat.

How to read all of this
None of these papers studied this program. They support individual design decisions inside it. A programme assembled from well-evidenced parts is still an opinion about how to assemble them — mine. It is also written by someone who is not a certified trainer, which is why the disclaimer exists and why you should read it.
